Biceps are the most-trained and worst-trained muscle in most gyms. People swing heavy curls, feel nothing in the arm, and wonder why growth stalls. The fix is not exotic. It is strict form, full range, and a short routine you repeat every week while adding reps or weight. This one takes about 20 minutes.
Biceps training: 5 exercises, one clean routine
Training · 14 October 2026

Form before weight
Three cues fix almost every curl. First, pin your elbows to your sides; if the elbow drifts forward, the shoulder takes over. Second, control the way down for a full two to three seconds; the lowering half does as much work as the lift. Third, use a weight you can curl for clean reps without leaning back. If your hips move, the weight is too heavy, and your biceps know it.
The five exercises
- Barbell curl - the main mass builder. Shoulder-width grip, strict reps.
- Incline dumbbell curl - stretches the biceps at the bottom, which research links to better growth. Light weight, big stretch.
- Hammer curl - neutral grip, builds the brachialis and thickens the arm from the front.
- Preacher curl - the bench stops you from cheating, so the biceps does all the work.
- Cable curl - constant tension through the whole rep, ideal as a finisher.
The 20-minute routine
Run it twice a week, after back work or on an arm day:
- Barbell curl - 3 sets of 6 to 10 reps
- Incline dumbbell curl - 2 sets of 10 to 12 reps
- Hammer curl - 2 sets of 10 to 12 reps
- Cable curl - 1 to 2 sets of 12 to 15 reps, slow and controlled
Rest 90 to 120 seconds between sets. When you hit the top of a rep range on all sets, add a little weight next time. That small, logged progression is the entire secret.
Common mistakes
Swinging the weight up with the lower back tops the list, followed by half reps that skip the stretch at the bottom, and training arms daily. Biceps grow between sessions, not during them. Two focused sessions a week beat five careless ones.
How often should I train biceps?
Twice a week is the sweet spot for most people. They also work hard on every pull-up and row, so count that volume before adding more.
Why are my biceps not growing?
Usually one of three things: form that lets other muscles steal the work, no progression in weight or reps over weeks, or not eating enough to grow. Fix them in that order.
Dumbbells or barbell?
Both. The barbell lets you load more, dumbbells fix left-right imbalances and allow the incline stretch. The routine above uses each where it is strongest.
